Do I Really Need More Protein? How Much Protein Do You Actually Need?

If you've spent any time on social media lately, you've probably heard that you need more protein.
More protein at breakfast.
More protein in your snacks.
Protein shakes.
Protein bars.
Protein coffee.
Protein cereal.
Protein everything.
But do you actually need more protein?
The answer is: maybe, but not likely
Protein is an incredibly important nutrient, but more isn't always better. Your protein needs depend on your age, activity level, health status, and what your body is asking you to do.
A growing child has different protein needs than a sedentary adult. Someone training for a marathon has different needs than someone recovering from surgery. And an older adult may benefit from more protein than the standard recommendation for younger adults.
So rather than asking, "How can I eat as much protein as possible?" a better question might be:
"How much protein does my body need for what it's doing right now?"

What Does Protein Actually Do?
Protein is made up of amino acids, which your body uses to build and repair tissues.
Protein helps support:
Muscle growth and repair
Bone health
Immune function
Hormones and enzymes
Skin, hair, and nails
Wound healing
Recovery from illness, injury, and surgery
Protein is essential. But here's something important to remember:
Protein is NOT your body's preferred source of energy.
Carbohydrates are your body's most readily available source of fuel, particularly for your brain and muscles during exercise.
Protein's primary job isn't to provide energy. It's to provide the building blocks your body needs to maintain and repair itself.
That's one reason why getting enough protein is important—but it's also why eating huge amounts of protein at the expense of carbohydrates isn't necessarily a good idea.
How Much Protein Do You Actually Need?
The current Recommended Dietary Allowance (RDA) for healthy adults is 0.8 grams of protein per kilogram of body weight per day.
For example, a 150-pound person weighs approximately 68 kilograms. At 0.8 g/kg, that's about 54 grams of protein per day.
But here's the important part:
The RDA is a minimum recommendation designed to prevent deficiency. It isn't necessarily the ideal amount for everyone.
Protein needs increase during certain stages of life and circumstances.
Growing Children and Teenagers
Children and teenagers need protein to support their rapidly growing bodies.
Their needs vary considerably based on age and body size, but protein is especially important during periods of rapid growth and development.
Rather than focusing on protein powders or supplements, most children can meet their needs through regular meals and snacks that include foods like:
Milk, yogurt, cheese
Eggs
Meat and fish
Tofu
Beans and lentils
Nut and seed butters
Growing bodies need more than protein, though. Children also need adequate carbohydrates and fats to support growth, brain development, and energy.

Pregnancy
During pregnancy, protein needs increase as the body builds new tissues and supports the growth and development of the baby.
Protein needs are often estimated at around 1.1 g/kg/day during pregnancy, although individual needs vary.
This doesn't mean you need to dramatically increase your protein intake overnight.
A pregnant person may be able to meet their increased needs simply by adding an extra protein-containing snack or slightly increasing portions at meals.
Older Adults and Aging
As we age, maintaining muscle mass becomes increasingly important.
Older adults may need more protein than the standard 0.8 g/kg recommendation because the body can become less responsive to smaller doses of protein—a phenomenon sometimes referred to as anabolic resistance.
Recommendations often fall around 1.0–1.2 g/kg/day for healthy older adults, with higher amounts sometimes recommended for those who are ill, malnourished, or recovering from injury.
This is one reason I encourage older adults to include a meaningful source of protein at each meal rather than eating most of their protein at dinner.
Athletes
Athletes generally need more protein than sedentary adults because their bodies are constantly repairing and adapting to training.
Depending on the type and intensity of training, protein needs may fall around 1.2–2.0 g/kg/day.
Endurance athletes, strength athletes, and athletes in periods of heavy training may all have different needs.
But here's the catch:
More protein isn't necessarily better if you're not eating enough overall.
Athletes need carbohydrates to fuel training.
If you're filling your plate with extra chicken, protein bars, and shakes while cutting back on rice, pasta, bread, potatoes, or fruit, you may actually be making it harder to perform your best.
Protein helps repair your muscles.
Carbohydrates help fuel the work that creates the need for that repair.
You need both.
During Illness or Recovery
When your body is fighting an illness, recovering from an injury, or healing from surgery, protein needs may increase.
Your body is doing extra work to repair tissues and support immune function.
Depending on the situation, protein needs during illness or recovery may range from approximately 1.2–2.0 g/kg/day or higher.
This is highly individual and depends on the type and severity of illness, nutritional status, kidney function, and other medical factors.
This is one situation where working with a registered dietitian can be especially helpful.
Why You Don't Need to Eat Massive Amounts of Protein
Protein is important - But your body doesn't benefit from endlessly increasing your protein intake.
Your body has a finite capacity to stimulate muscle protein synthesis from a single meal. Research suggests that for many adults, a moderate amount of high-quality protein—often around 20–40 grams per meal, depending on factors such as body size, age, and the type of protein—is enough to maximize the muscle-building response to that meal.
That doesn't mean that protein above this amount is simply "wasted."
Your body can still use amino acids for other purposes, and protein can be used as an energy source when needed.
But consuming 80 grams of protein in one sitting isn't necessarily going to build four times as much muscle as eating 20 grams.
Your body doesn't work that way.
More isn't always better.
The Best Way to Eat Protein: Spread Your Protein Throughout the Day
One of the most useful things you can do is distribute your protein intake across your meals and snacks.
Instead of eating a tiny amount of protein at breakfast, a little at lunch, and then trying to consume most of your daily protein at dinner, aim to include a meaningful protein source throughout the day.
For example:
Breakfast: Greek yogurt + oatmeal + berries
Snack: Cheese stick + Banana
Lunch: Turkey sandwich + vegetables + chips
Snack: Peanut butter + Banana
Dinner: Salmon + roasted potatoes + vegetables
This pattern gives your body multiple opportunities throughout the day to use protein for muscle maintenance and repair.
And importantly, you don't need a giant protein shake to accomplish this.

More Protein Doesn't Equal Big Muscles
Another common misconception is that eating more protein automatically leads to bigger muscles.
It doesn't.
Muscle growth requires several things to come together:
Adequate protein
Adequate overall energy intake
Enough carbohydrates to fuel training
Progressive resistance training
Recovery and sleep
Protein provides the building blocks for muscle repair and growth.
Resistance training provides the stimulus.
You need both.
Eating a high-protein diet without lifting weights won't magically turn you into a bodybuilder.
And lifting weights while chronically under-eating won't give your body the energy it needs to build and repair muscle effectively.
Caution About Eating More Protein: Don’t Let Protein Crowd Out Other Important Foods
One of my biggest concerns with the current "more protein" messaging is that it can lead people to crowd out other important nutrients.
You might start with a balanced meal and then keep adding protein:
Chicken.
More chicken.
A protein shake.
A protein bar.
Protein chips.
Suddenly, your diet is very high in protein—but you're not getting enough carbohydrates, fruits, vegetables, or other sources of fiber.
Remember that your body needs all three macronutrients:
Carbohydrates provide energy, particularly for your brain and muscles.
Protein provides amino acids for building and repairing tissues.
Fat supports hormones, cell function, nutrient absorption, and satisfaction.
A balanced diet makes room for all of them.
So, Do You Really Need More Protein?
Depends.
If you're an athlete, pregnant, growing, aging, recovering from surgery, or dealing with illness, your protein needs may be higher than the standard recommendation.
But if you're a generally healthy adult who eats a varied diet, you may already be getting enough protein.
Before buying another protein powder, ask yourself:
Do I include protein at most meals?
Am I eating enough overall?
Am I getting enough carbohydrates to support my activity?
Am I including a variety of foods?
Am I eating fruits, vegetables, and fiber-rich foods?
Am I enjoying what I eat?
If the answer to those questions is yes, you may not need to dramatically increase your protein intake.
The Bottom Line
Protein is important.
But more protein isn't automatically better.
Your protein needs change throughout your life and depend on your body's circumstances. Growing children, pregnant people, older adults, athletes, and people recovering from illness or surgery may all need more protein than the standard adult recommendation.
For many people, the goal isn't to eat more and more protein.
It's to eat enough protein, consistently, throughout the day, while also getting enough carbohydrates, fat, fiber, and overall energy.
And it needs enough total energy to support everything you're asking it to do.
The goal isn't to eat the most protein possible.
The goal is to give your body enough of what it needs to thrive.
